Quick-Start: 3-Step Calculation
- BMR (Katch-McArdle): 370 + (21.6 × Lean Body Mass in kg)
- TDEE: BMR × Activity Multiplier
- Target Calories: TDEE + Goal Adjustment
Step 1: Estimate Lean Body Mass (LBM)
| Method | How To | Accuracy |
|---|---|---|
| Body Fat % (calipers, DEXA, Navy method) | LBM = Bodyweight × (1 − Body Fat %) | Best (±3–5%) |
| Waist + Weight (Navy formula) | Men: %BF = 86.010×log10(waist−neck) − 70.041×log10(height) + 36.76 Women: %BF = 163.205×log10(waist+hip−neck) − 97.684×log10(height) − 78.387 |
Good (±4–6%) |
| BMI + Age + Sex (rough) | Men: LBM = (0.32810 × W) + (0.33929 × H) − 29.5336 Women: LBM = (0.29569 × W) + (0.41813 × H) − 43.2933 |
Poor (±8–10%) |
Step 2: BMR → TDEE
| Activity Level | Description | Multiplier | Example (BMR 1700) |
|---|---|---|---|
| Sedentary | Desk job, <3k steps, no exercise | 1.15 | 1955 |
| Light | Light activity 1–3x/wk, 5–7k steps | 1.30 | 2210 |
| Moderate | Moderate exercise 3–5x/wk, 8–10k steps | 1.45 | 2465 |
| Active | Hard exercise 5–6x/wk, 10–12k steps | 1.60 | 2720 |
| Very Active | Athlete, 2x/day, physical job, 15k+ steps | 1.80 | 3060 |
Reality check: Most people overestimate by 1 level. Start 1 level lower; adjust up if weight drops >1%/wk unintentionally.
Step 3: Goal Adjustment
| Goal | Adjustment | Rate Target | Protein Target |
|---|---|---|---|
| Aggressive Fat Loss | TDEE − 25% | 1–1.5% bw/wk | 2.2–2.4g/kg |
| Moderate Fat Loss (Recommended) | TDEE − 20% | 0.5–1% bw/wk | 1.8–2.2g/kg |
| Slow Fat Loss / Recomp | TDEE − 10% | 0.25–0.5% bw/wk | 2.0–2.4g/kg |
| Maintenance | TDEE | Weight stable | 1.6–2.2g/kg |
| Lean Muscle Gain | TDEE + 10–15% | 0.25–0.5% bw/wk | 1.6–2.2g/kg |
Macro Split Calculator
| Goal | Protein | Fat | Carbs | Notes |
|---|---|---|---|---|
| Fat Loss (High Protein) | 35–40% | 25–30% | 30–40% | Max satiety, muscle retention, TEF |
| Fat Loss (Balanced) | 30% | 30% | 40% | Adherence, performance |
| Keto / Very Low Carb | 20–25% | 70–75% | 5–10% | <50g net carbs; electrolytes critical |
| Maintenance | 25–30% | 25–30% | 40–50% | Flexible, social |
| Muscle Gain | 25–30% | 20–25% | 45–55% | Carb-fueled training, glycogen |
Example (80kg male, TDEE 2500, Moderate Fat Loss):
- Target Calories: 2500 × 0.8 = 2000
- Protein: 2.0g/kg = 160g (640 kcal, 32%)
- Fat: 0.8g/kg = 64g (576 kcal, 29%)
- Carbs: Remainder = 196g (784 kcal, 39%)
Dynamic Adjustment Protocol (The Missing Piece)
Static calculators fail because metabolism adapts. Use this 2-week rolling protocol:
- Weigh daily (same conditions: AM, post-void, pre-food). Calculate 7-day rolling average.
- Track weekly trend (this week avg vs. last week avg).
- Decision matrix:
| Weekly Weight Change | Action | Adjustment |
|---|---|---|
| Fat Loss: >1.5% bw/wk | Too fast (muscle risk) | +100–150 kcal (add carbs) |
| Fat Loss: 0.5–1.5% bw/wk | Sweet spot | No change |
| Fat Loss: 0.25–0.5% bw/wk | Slow but OK | −50–100 kcal OR +1k steps |
| Fat Loss: <0.25% bw/wk (2+ wks) | Stall | −100–150 kcal OR +2k steps + diet break |
| Maintenance: ±0.5% bw/wk | Stable | No change |
| Gain: 0.25–0.5% bw/wk | Lean gain | No change |
| Gain: >0.5% bw/wk | Too fast (fat gain) | −100 kcal |
Diet break: Every 8–12 weeks of deficit → 1–2 weeks at maintenance calories. Resets leptin, thyroid, glycogen, psychology.
Common Calculator Errors & Fixes
| Error | Why It Happens | Fix |
|---|---|---|
| Using “exercise calories” from tracker | Grossly overestimates (HR-based = +30–50%) | Ignore. Use TDEE multiplier instead. |
| Setting protein by % of calories | Low calories → insufficient absolute protein | Set protein by g/kg bodyweight FIRST, then fill fats/carbs |
| Not adjusting for weight loss | TDEE drops 50–100 kcal per 5kg lost | Recalculate every 5kg or 8 weeks |
| Counting “net carbs” inconsistently | Fiber subtraction varies by label/country | Track total carbs; fiber target separate (25–38g) |
| Ignoring liquid calories / cooking oils | 1 tbsp oil = 120kcal; coffee drinks = 100–500kcal | Weigh oils; log everything for 2 weeks minimum |
