Beginner Resistance Training for Fat Loss: 12-Week Progressive Program

Why Resistance Training for Fat Loss?

  • Muscle = metabolic currency. 1kg muscle burns ~13kcal/day at rest vs. 4.5kcal for fat. More muscle = higher BMR.
  • Signals retention. In a deficit, resistance training tells your body “keep this muscle.” Without it, 25–30% of weight lost is muscle.
  • Post-exercise oxygen consumption (EPOC). Heavy compounds ↑ metabolism 24–48h post-workout.
  • Insulin sensitivity. Muscle contraction → GLUT4 translocation → glucose uptake independent of insulin.

Progression Rules (Phase 1)

  1. Week 1: Find working weight — RPE 6–7 (3–4 reps left in tank)
  2. Week 2: Add 1 rep/set (e.g., 3×12 → 3×13)
  3. Week 3: Add 1 set (3× → 4×) OR add weight (smallest increment)
  4. Week 4: Deload — 2 sets, same weight, focus on form

Phase 2: Hypertrophy (Weeks 5–8)

Frequency: 3x/wk (Mon/Wed/Fri). Split: Full Body. Volume: 12–15 sets/muscle/week. Rep Range: 8–12. RPE: 7–8 (2–3 reps left).

Frequency: 4x/wk (Mon/Tue/Thu/Fri or Mon/Wed/Fri/Sat). Split: Upper / Lower. Volume: 10–12 sets/muscle/week. Rep Range: 5–8 (compounds), 10–15 (accessories). RPE: 8–9 (1–2 reps left).

Tracking & Deload

  • Log every session: Exercise, weight, reps, RPE, notes (pain, form cues)
  • Double progression: Hit top of rep range (e.g., 12) → add weight next session
  • Deload every 4th week: 50% volume, same intensity — or skip accessories
  • Progress photos + measurements: Weekly (same conditions)

Common Beginner Mistakes

Mistake Fix
Program hopping Stick to this 12 weeks. Consistency > variety.
Too heavy, too soon RPE 6–7 first month. Technique = loadability later.
Skipping warm-up 5 min warm-up prevents weeks of injury rehab.
No progressive overload If you lifted same weight 3 weeks ago → you didn’t progress.
Ignoring pain “Good” = muscle burn. “Bad” = joint pinch, sharp, radiating. Stop bad pain.
Comparing to others Your Week 1 ≠ their Year 5. Track YOUR progress.

  • Adjustable dumbbells (or gym access)
  • Resistance bands (pull-up assist, face pulls, warmups)
  • Pull-up bar (doorframe)
  • Bench (adjustable ideal)
  • Barbell + plates (Phase 3)
